By way of explanation:
Session = Session number
Sets = Number of sets
Reps = Number of repetitions
Work time (s) = How many seconds you need to run for
Effort = How much effort you need to put in each rep. If it says maximum. Then that's what it means. All-out. Don't hold anything back.
Recovery (s) = How much time you have to recover before the next repetition.
